My attention span is worse than that of a goldfish. I’m not joking. Staying on one topic for more than a few minutes feels impossible. Anyone watching me work would probably go insane. I bounce between tabs, half-finished notes, and ideas that disappear before they land. That’s been my curse since I can remember. But here’s the truth: attention is a trainable skill. And the same brain that derails me every day can also lock in so deeply that I lose sense of time and space. When that switch flips, I’m unreachable. Not part of this world. Science backs this. 👉 Training attention works like training a muscle: repeated focus strengthens prefrontal and parietal networks involved in executive control (𝘗𝘰𝘴𝘯𝘦𝘳 & 𝘙𝘰𝘵𝘩𝘣𝘢𝘳𝘵, 2007; 𝘛𝘢𝘯𝘨 𝘦𝘵 𝘢𝘭., 2015). 👉 Even 10 minutes of daily mindfulness improves sustained attention in as little as 8 weeks (𝘑𝘩𝘢 𝘦𝘵 𝘢𝘭., 2010). 👉 “Attention control training” (short bursts of task focus, gradually extended) improves working memory and reduces distraction (𝘒𝘢𝘵𝘻 𝘦𝘵 𝘢𝘭., 2023). My protocol (messy but works): 1/ Micro-commitments: 5 minutes on one task before I allow myself to switch. 2/ Visual timer: I need to see the minutes ticking. 3/ Context lock: phone in another room, browser tabs killed. 4/ Recovery walks: a few minutes outside to reset the system. 5/ Meditation reps: not “spiritual,” just gym time for the prefrontal cortex. Attention will never come naturally to me. But training it has kept me productive. And maybe even turned my “worst bug” into a feature. How to Improve Focus with a Simple Visual Exercise In a world filled with constant distractions—from endless notifications to the ever-growing to-do lists—staying focused can be a real challenge. Years ago, I discovered a simple visual exercise that’s helped me regain my concentration and mental clarity. I wanted to share it with all of you in hopes it might make a difference in your day as well. Initial Preparation: Take a deep breath in through your nose, hold it for three seconds, and exhale slowly through your mouth. Repeat this breathing cycle three times to initiate relaxation and prepare your mind. Aligning Your Vision: Choose a specific point or object directly in front of you at eye level, approximately 3-6 feet away. This should be your center point—such as a small dot on the wall, a picture frame, or any neutral object. Focus Engagement Protocol: Gently direct your gaze to this center point. Keep your eyes relaxed but attentive to avoid straining. As you focus, become aware of how the visual information enters your eyes and flows toward your mind. Peripheral Awareness Activation: Without moving your eyes, start to notice your peripheral vision. Become aware of objects, shapes, or light patterns to the left and right, above and below your central point. This activates your visual and neural networks, engaging areas of the brain responsible for focus and spatial awareness. Center Point Breath Synchronization: Sync your breathing with your visual focus. Inhale slowly for four counts while maintaining a soft focus on the center point. Hold for a brief moment, then exhale for six counts. Visualize each breath centering you further, reinforcing your focus on the point. Mind Clearing Cue: If any intrusive thoughts arise, acknowledge them without judgment and guide your attention back to the center point. Use a simple mental cue, such as "center," to pull your attention back gently. Micro-Shift Exercise: Now, slightly shift your focus to an adjacent spot and back to the original center point. This movement engages the saccadic system in your eyes, stimulating neural pathways responsible for attention and rapid focus shifts. Perform this micro-shift two to three times. Full Visual Reset: After 2-3 minutes of steady focus on the center point, close your eyes gently and visualize the point behind your eyelids. This visual recall engages the brain's memory centers and solidifies the focus effect. Conclusion: Open your eyes slowly and re-engage with your surroundings. You should feel more focused, centered, and ready to approach tasks with clarity and enhanced mental energy. Feel like you have a scattered brain? I do too. Here are 9 ways I stay focused as a solopreneur with ADHD. I struggle to regulate my attention. (Attention deficit hyperactivity disorder: the clue's in the name!) I don’t have a ‘deficit’ of attention- I have difficulties managing and controlling it. Especially now that I work for myself and have a lot more freedom. Attention shifts look like this: • Hyperfocus I get so absorbed in tasks that I forget to eat, drink or move. • Difficulty sustaining attention I get easily bored = restlessness, procrastination, distractibility. • Shifting attention I chaotically switch between tasks, disrupting my workflow. • Impulsivity I struggle to focus on one high-priority task at a time. I’m drawn to immediate, low-effort distractions that give me a quick dopamine hit. I have to work extra hard to regulate my attention. But I know that getting into a flow state is crucial for work productivity. So, here are 9 ways I maximise efficiency as an ADHDer: 1/ Changing my environment I’ll change my work location 2-3 times p/d. I know the signs that I’m losing focus… I get more irritable, distracted and less productive. My routine is usually: Morning/ afternoon: WFH - writing & calls Late afternoon: coffee shop/ hotel/ co-working space - deep work I was invited to Quintessential Offices in Glasgow recently and it was such a dream location to work from. It even has a gym & wellness area! 2/ Knowing my optimal workspace I've learned the triggers that make me feel overstimulated, unfocused and fidgety: Usually bright lights, noisy environments, too many people, uncomfortable seating, mess/ clutter. If possible, I’ll work in ambient atmospheres, use noise cancelling headphones and go to a location with different seating options so I can move between chair/ sofa. 3/ Fuel my body right Sounds simple, doesn’t it? But what I do/ don’t put into my body significantly impacts my concentration and productivity. I’ve stopped drinking alcohol, taking caffeine and eating junk food. The result: don't feel sluggish, higher energy and concentration, no dopamine spike & crash. More quick-fire tips: 4/ Custom DND mode (I put my phone on DND so I only receive notifications from clients). 5/ Exercise daily (My Apple Watch also reminds me to move about if I’m sat for too long). 6/ Gamify my work (If I do X task by X time, I can reward myself with X thing). 7/ Brain dump notebook/ board on Notion (I jot down ideas and tasks that come to my head so I can return to them later). 8/ Email only blocks (I dedicate a certain time to email responses, rather than replying in real time). 9/ Call scheduling (I try to squeeze my calls into a 2-3 day window, so I can dedicate the rest of the week to deep work). Finding ways to work with your brain - ADHD or not - is crucial. But just remember to be kind to yourself, too. Don't beat yourself up over your endless to-do list that was already impossible to finish!

In a first real-world study (PMID: 41402450) of its kind, regular daytime light exposure improved cognitive performance and alertness Researchers tracked 58 healthy adults wearing wrist-based light sensors for 7 consecutive days, while attention, reaction speed, and sleepiness were measured during normal daily life, not in a laboratory. The evidence showed that greater daytime light exposure was associated with faster reaction times (~30–60 ms), improved sustained attention, and lower subjective sleepiness, even among individuals with standard 9–5 schedules and no circadian disorders. The mechanism appears to involve melanopsin-mediated retinal signaling. A complementary lab arm demonstrated that brighter light enhances the activity of intrinsically photosensitive retinal ganglion cells, which project to brain regions governing alertness and attentional control. Stronger daytime activation of these pathways is thought to increase circadian amplitude and stabilize wake-promoting neural systems. Importantly, these effects emerged without artificial light manipulation, caffeine, or sleep deprivation, indicating that ordinary variations in daily daylight exposure are sufficient to alter cognitive performance. Prioritizing daylight exposure (particularly in the morning and early afternoon) supports faster attention and reduced daytime sleepiness. Simple strategies include outdoor time, working near windows, and avoiding prolonged dim indoor environments during daylight hours.

About a year ago I realized how rarely my weekdays actually began intentionally. Usually, they began with noise. The ping of a message. The red dot of a notification. The small, silent pull to check anything I missed while I was sleeping. And being on Pacific Time, I usually woke up feeling behind my East Coast colleagues. I called it “catching up,” but now realize that it was the first moment I fell behind. Because from that instant, my attention was reactive instead of proactive. And the tone of the most productive hours of my day were quietly set by someone else’s priorities. Our brains weren’t built for this constant inflow. Neuroscientists call it cognitive residue: the mental clutter that builds up when you switch from one thing to another without pause. Every half-read email and unanswered text leaves a trace of unfinished thought behind. It’s why you often feel drained by mid-day even though you haven’t truly exerted sustained effort. In fact, scrolling through social media fatigues the brain the same way knowledge work does. But through months of research and experimentation I’ve realized that clarity doesn’t require doing less. It comes from pausing long enough for the mental noise to settle. Here’s how you can start reclaiming attention in small ways: 📵 Leave the first ten minutes of your morning notification-free. Leave your phone in a room other than your bedroom overnight. Let your own thoughts be the first ones you hear. 🔄 If you find it hard to break the habit of scrolling on your phone, replace scrolling email or social media with scrolling your own photos on your phone. 🪞 Before switching tasks, take one slow breath. It’s a micro-reset that clears the residue before it stacks. 📓 Write one line about what you want to feel, not just what you need to do. It trains your focus toward meaning, not momentum. As they say: First you shape your habits, then your habits shape you. When you protect your attention, you don’t just manage your day better. You experience it more fully. You don’t have to escape distraction completely. You just have to remember that time is the most powerful form of currency, and you get to choose how to spend it.

Here’s JJ McCarthy on flipping the switch to his alter ego “Nine” on game day: “He can’t be at his peak for three and a half hours. So how do I find little ways on the sideline to get back to my breath, get back to my visualization…” He hits a performance nail on the head. He’s not chasing a permanent peak state. He’s returning to it—again and again—without burning out. That’s exactly how high performance actually works. You don’t sustain peak states—you return to them. Flow-state research shows these peaks ride on transient neurochemical cocktails (dopamine, norepinephrine, anandamide). They spike, they help you lock in, and they fade. Fast. Dopamine surges, for example, last 30–90 minutes before the system naturally resets. Push too far and you fall off the back end into fatigue, irritability, or burnout. The athletes who perform with stamina aren’t the ones who hold intensity nonstop. They’re the ones who know how to re-enter intensity on demand. And the most effective way to consistently return is through in-game somatic tools. Here are three resets—each under 60 seconds—that downregulate the nervous system, sharpen attention, and sustain competitive stamina: 1. Box Breathing (4-4-4-4) Inhale through your nose for 4 beats; hold for 4; exhale through your nose for 4; hold for 4. 3–5 cycles. Balances CO₂/O₂, drops heart rate, and re-engages the prefrontal cortex. 2. Humming Exhale Inhale through your nose, then exhale through your nose with a low “hmm” until empty. 3–6 rounds. Stimulates the vagus nerve, extends the exhale, and quiets mental chatter—ideal pre-snap, pre-pitch, or before high-pressure execution moments. 3. Anapana Anchor Close your eyes, breathe through your nose, and place your attention just below the nostrils and above the upper lip. 20–30 seconds. Trains single-pointed awareness, cuts distraction, and rebuilds inner balance without losing the competitive edge. These aren’t warm-ups. They’re in-game primers. Imagine regaining the mental sharpness you had a decade ago just by adjusting how you use your phone. A groundbreaking randomized controlled trial published in PNAS Nexus suggests this is possible. Researchers found that individuals who restricted mobile internet access on their smartphones for just two weeks experienced dramatic improvements in sustained attention and overall well-being. Put something that represents your biggest goal where you can see it all day. When distractions pull at you, this object silently asks: "Is this worth trading your priority for?" Your brain responds to what you see faster than what you think. That's why visual reminders work when willpower fails. 👉 Second, "the tomorrow note" uses how your mind naturally works overnight. Before ending your day, write down your first important task for tomorrow. Be specific about what you'll do and when. Your brain will keep processing this instruction while you sleep.
